Strength training for more speed – train these muscle groups

As runners, we love the feeling of running in nature, feeling the wind on our faces, and the meditative rhythm of our breathing. The idea of strength training, on the other hand, doesn’t exactly excite many people. But strength training is far more than just a necessary evil for injury prevention. Used the right way, it can turn a solid runner into a fast, efficient, and resilient athlete. We’ll show you why strength training can make you faster and which muscle groups deserve special focus.

What does “faster” mean in a running context?

Speed is the result of two factors: energy supply (your endurance) and movement efficiency. When we talk about getting faster through strength training, we mainly mean two things:

  1. A higher pace with the same effort: You can hold a speed that used to feel “at your limit.”

  2. Delayed fatigue: Your muscles don’t give out when it matters. Like at kilometer 35 of a marathon or on the final climb of a trail run.

From a physics perspective, running is a sequence of spring-like ground contacts. The more force you can effectively turn into propulsion with each step and the less energy is lost in the system, the faster you move forward.

Why strength training makes you faster

The turbo effect of strength training is based on three pillars:

  • Improved running economy: Strength training optimizes how nerves and muscles work together. Your body learns to recruit muscle fibers more precisely and simultaneously. The result is often measurable. You use less energy at the same pace. Depending on the setup, studies report improvements in running economy of a few percent.

  • Increased stiffness: This may sound negative at first, but it’s actually a good thing. A “stiff” tendon–muscle unit (especially the Achilles tendon) works like a tight spring. It stores energy on impact and releases it explosively during push-off. Softer tissue, on the other hand, absorbs energy. That means valuable force gets lost.

  • Stable posture: Strength training strengthens your core and hip muscles. That way your posture collapses less quickly as fatigue builds. A stable pelvic girdle reduces the typical “sagging.” This keeps the leverage for propulsion favorable for longer.

The key muscle groups for performance

A runner’s body doesn’t have to match a bodybuilding ideal. Unnecessary upper-body muscle mass would just be extra weight that consumes oxygen. What you do need is functional strength. That means muscles that work efficiently exactly when they’re needed to generate propulsion and absorb peak loads.

  • The gluteus maximus is the largest and potentially strongest muscle in your body. It’s your primary hip extensor.Why it makes you faster: Strong glutes create powerful hip extension and therefore efficient propulsion. If the glutes don’t do enough, the lower back and hamstrings often take over more work. That can slow you down and increase injury risk. An active glute also stabilizes the pelvis during the stance phase and helps prevent the hip from dropping and the leg from collapsing inward.
  • Calf muscles: The powerhouse for push-off
    The calf (gastrocnemius and soleus) is the final powerhouse before your foot drives the ground backward.

    Why it makes you faster: When you run, the calf works like a loaded spring. It controls the ankle on landing, stores energy in the tendon, and releases it again right away. That creates a quick, efficient push-off through plantar flexion. Strong calves also take strain off the Achilles tendon because they distribute forces better and make the entire structure more resilient step by step.

  • Thighs (front and back): Shock absorber and control unit

    Quadriceps (front): Your most important shock absorber. On landing and during the stance phase, it absorbs forces and stabilizes the knee through eccentric work. If it’s strong enough, you sink less and lose less energy.

    Hamstrings (back): Together with the glutes, they deliver power for hip extension and control your leg during the swing phase. Especially just before the foot contacts the ground again, they decelerate the lower leg and keep the movement clean. That makes you more efficient and reduces the risk of overuse. Good control in the swing phase also helps bring the leg forward faster and keep cadence steadily high.

  • Core: The stabilizing control center
    Your core is the bridge between your upper and lower body. A strong core isn’t just about visible abs. It’s mainly about deep abdominal muscles, lateral core muscles, and spinal extensors.

    Why it makes you faster: Running is a controlled forward movement. Without core stability, your upper body would rotate too much or collapse with every step. Those compensations cost energy. A stable core keeps your pelvis and torso steady and well aligned. Less power is lost, and more of your leg force becomes propulsion. You run more compact, more upright, and more efficiently.

Training principles so strength training really boosts your speed

For strength training to carry over to the road, keep these principles in mind:

  1. Quality over quantity: technique beats weight
    When you run, you repeat the same movement thousands of times. If you train with sloppy form in the gym, you reinforce patterns that later cost you efficiency. Control comes first. Every exercise should be stable and clean before you increase the load.

  2. Explosiveness: wake up your fast-twitch fibers
    Running is a highly dynamic process. For your body to learn to produce force in a very short time, your strength training also needs speed and clear signals to your nervous system.

    How to do it: Every repetition has an eccentric phase where you yield and actively brake. Then comes the concentric phase where you overcome the movement and accelerate. Control the yielding phase. For example lowering into a squat. Accelerate the overcoming phase as fast and powerfully as possible, without letting technique break down. This explosive intent trains your power and targets the fast-twitch fibers you need for finishing kicks, sharp intervals, and quick pace changes.

  3. Your body is a master of adaptation. If you do the same sets, reps, and exercises for months, the training stimulus gets smaller. Then progress stalls too.

    The strategy: Increase the difficulty step by step. That doesn’t always mean more weight. Progression can also mean more reps with equally clean technique, shorter rest, a larger range of motion, a slower eccentric tempo, switching from two-legged to single-leg variations, or more demanding exercise forms with longer levers and more control. New stimuli force your body to become stronger, more stable, and more efficient.

  4. Specificity: Single-leg exercises (like lunges) are especially valuable for runners, because running is a single-leg sport.

    The transfer: Classic two-legged exercises like squats are a great foundation, but the real magic happens with single-leg work. For example single-leg deadlifts or split squats. Here your body also has to hold balance and compensate for micro-movements in the ankle and pelvis. That’s exactly the stabilization work you perform with every running step.

How to combine strength and running training

The golden rule is: Keep the hard days hard and the easy days easy.

  • Combine them on the same day: If strength training and running have to happen on the same day, do the session with higher priority first. If you have an easy recovery run planned, you can do strength training before it. If it’s intervals or a tempo run, running is usually more important. Then place strength afterward or on another day.

  • Recovery focus: Don’t use strength training to push yourself into total exhaustion. It should increase your neuromuscular capacity, not double your recovery time. Train in a way that you can still run well the next day.

  • Seasonality: In the preparation phase, strength training can be heavier and a bit more extensive. The closer you get to race day, the more it becomes about maintenance, quality, and sharpness, with less volume and targeted explosive stimuli like plyometrics.

Conclusion: Strength training isn’t a time thief. It’s a time saver. Anyone who invests 2 x 30 minutes per week into their athleticism gets rewarded with more efficient running technique, fewer injuries, and, not least, faster times.
